Muscle decides how much load you can take and how fast you clear it, and adults lose roughly 3 to 8 percent of it per decade after 30 unless training gives the body a reason to keep it. Two sessions a week is what the WHO guidelines ask of adults. Push, pull, hinge, squat, carry, and add a little weight when it starts to feel easy.

Three brisk 25-minute walks a week, at a pace where you can talk but not sing.

That pace is the standard test for moderate effort. Aerobic capacity is what two flights of stairs actually measure, and its decline speeds up with every decade after the thirties unless something keeps asking for it. Indoors is fine when it is too hot outside. Three walks is a starting point, not the target: the guidelines put the adult floor at 150 minutes a week, so build towards it rather than stopping here.

Put 25 to 30 grams of protein in each main meal.

Strength work only holds the muscle it has something to build with. Spreading protein evenly across the day, rather than loading it into dinner, raised 24-hour muscle building by about a quarter in healthy adults, and 25 to 30 grams in a meal is the amount recommended for holding muscle later in life. Eggs, labneh, Greek yoghurt, fish or a shake all count; the form matters less than the amount.

How someone with a score of 62 turned it around.

The starting point. A man in his early fifties in Dubai came in with almost the same reading: long working days, still active when the week allowed, but the weight he could move had been drifting for two years and two flights of stairs had started asking for a moment at the top.
